HYROX Nutrition: The Big Picture
HYROX nutrition has three phases:
- Training nutrition — fuelling your 12-week prep block for adaptation and recovery
- Race week nutrition — preparing your body for peak performance
- Race day nutrition — our race-day nutrition plan covers timing food and fluid to optimise your race
Most athletes focus on race day without addressing training nutrition — which is where most of the performance is actually built.
Training Nutrition Fundamentals
Protein — The Foundation
HYROX training involves significant strength work and running volume. Your body needs protein to repair and adapt. Target 1.6–2.2g per kg of bodyweight daily. For an 80kg athlete, that’s 128–176g per day.
Best sources: chicken, eggs, Greek yoghurt, fish, lean beef, legumes. Supplement with whey protein if you’re consistently falling short.
Carbohydrates — Your Primary Fuel
HYROX is a carbohydrate-dominated sport — both the running and the high-intensity station work rely primarily on glycogen. Don’t undereat carbs during your training block.
Target: 4–6g per kg of bodyweight on training days. Reduce slightly on rest days. Sources: oats, rice, pasta, bread, potatoes, fruit.
Fats — Essential, Not to Fear
Dietary fats support hormone production (including testosterone and oestrogen, which drive muscle adaptation), joint health, and fat-soluble vitamin absorption. Don’t eliminate fat. Target 1–1.5g per kg of bodyweight daily from quality sources: olive oil, avocado, nuts, fatty fish.
Timing Around Training

Race Week Nutrition
Days 4–7 Before Race
Eat normally. Don’t dramatically change anything. Slightly increase carbohydrate intake in the 3 days before the race — this tops up muscle glycogen stores. Think an extra portion of rice, pasta, or potatoes per day, not a pasta binge the night before.
The Night Before
- Normal balanced dinner — slightly higher in carbs than usual
- Avoid anything new, heavily spiced, or unfamiliar
- No alcohol — significantly impairs sleep quality and next-day performance
- Don’t overeat — a heavy meal sits badly overnight and can cause GI issues race morning
Race Day Nutrition
Breakfast — 2–3 Hours Before Start
The most important pre-race meal. Keep it simple and familiar:
- Good options: Porridge with banana and honey, toast with peanut butter and jam, bagel with cream cheese, rice cakes with banana
- Avoid: High-fat foods (slow to digest), high-fibre foods (GI risk), anything new or unfamiliar, a large heavy meal
- Target: 60–80g carbohydrates, moderate protein, low fat and fibre
Pre-Race (60–30 Minutes Before)
- Sip water or electrolytes — don’t chug

- Small carb top-up if over 3 hours since breakfast — half a banana, a few rice cakes
During the Race
For most HYROX athletes racing in under 90 minutes, you don’t need food during the race. What you need:
- Water — sip at every water station. Don’t gulp large amounts.
- Electrolytes — use electrolyte tabs or a sports drink at water stations. Sodium is the priority electrolyte for endurance performance.
- Energy gels — only if you’re racing over 90 minutes or in the Pro division. Take at the Station 4–5 transition if needed.
Post-Race Recovery
Within 60 minutes of finishing:
- Protein: 30–40g — shake, chocolate milk, or a meal
- Carbohydrates: 60–80g — to replenish glycogen
- Fluid: Rehydrate with water and electrolytes — you’ll be significantly dehydrated
Hydration Strategy
HYROX takes place indoors with no weather variable, but sweat rates are high due to sustained intensity. General targets:
- Daily: 35–40ml per kg of bodyweight (2.8–3.2L for an 80kg athlete)
- Race morning: 500ml water in the 2 hours before start
- During race: Sip at every station — 150–200ml per stop
- Post-race: 150% of body weight lost in sweat (weigh before and after training to estimate)
Foods to Avoid Around Race Day
- High-fibre foods — bran, beans, lentils — cause GI issues under exercise intensity
- High-fat meals — slow gastric emptying, sit heavily during racing
- Alcohol — impairs sleep, hydration, recovery, and race-day performance
- Anything new — if you haven’t eaten it before training, don’t eat it before racing
- Excessive caffeine — GI distress risk at high doses during exercise

FAQ
Should I carb load for HYROX?
A moderate carb increase in the 2–3 days before the race is worthwhile — it tops up glycogen stores. Traditional carb loading protocols (used for marathons and longer events) aren’t necessary for HYROX, which rarely exceeds 2 hours.
Can I race HYROX on an empty stomach?
Not recommended. HYROX is too intense for a fasted performance — you’ll feel it from Station 4 onwards. Even a small carb-based breakfast 2–3 hours out will significantly improve your second-half performance.
How much should I drink during HYROX?
Sip at every water station — approximately 150–200ml per stop. Avoid gulping large amounts of water, which can cause GI distress. Adding electrolyte tabs to your water station cups (if you can carry a small pack) is worth doing for races over 75 minutes.
